Das Warm-Up bildet im Training eines Gewichthebers das Fundament für eine erfolgreiche Session. Der Stellenwert des Warm-Ups wird bei vielen Athleten aber immer noch weit unterschätzt. Meistens besteht es aus 5 Minuten Fahrradergometer, ein paar Ausfallschritten und Kniebeugen mit der leeren Stange. Daraufhin werden schon die ersten Gewichte bewegt.

Insbesondere durch die maximalkräftigen Belastungen, die dem Körper abverlangt werden, ist neben einer Herz-Kreislauf Anregung, eine spezifische Erwärmung notwendig, die sich an den Schwächen des Athleten orientiert.

Langanhaltende Dehnungen sind hierbei aufgrund des nachgewiesenen tonussenkenden Effekts und der mangelnden neuronalen Aktivierung nicht anzuraten.

Selbiges gilt für Faszienrollen. Ich sehe immer wieder Sportler, die sich 30 Minuten lang auf einer Rolle „warm rollen“ und direkt danach unter die Stange gehen.

DU TRAINIERST BEWEGUNGEN, KEINE FASZIEN!

Immer wieder gebe ich den Satz an die Hand: „Willst Du in einer Bewegung besser werden, trainiere diese Bewegung!“ Nun rufe Dir einmal die Bewegungen vor Dein inneres Auge, die Du auf einer Rolle ausführst – das hat nicht viel mit Gewichtheben zu tun. WIE SIEHT DAS OPTIMALE WARM-UP AUS?

Halte Dich an „Die Großen 3“: Wirbelsäule, Schulter, Hüfte.

Fange immer mit Kreisen an. Mit Kreisen deckst Du den vollen Bewegungsradius der jeweiligen Gelenke ab und sorgst damit für eine bessere Repräsentierung im motorischen Kortex – der Bereich Deines Gehirns, der u.a. für die Bewegungsinitiierung und -steuerung verantwortlich ist.
Dies hat zur Folge, dass Du Deine Gelenke besser stabilisieren kannst.

Wenn Deine Grundvoraussetzungen (Mobilität und Technik) weiterhin gut ausgeprägt sind, bedeutet MEHR STABILITÄT = MEHR GEWICHT.
Wenngleich die meisten Gelenke KEINE Kugelgelenke sind, so wie z.B. die Schulter, solltest Du dennoch Kreise in besagten Gelenken ausführen, um ein Gefühl für jeden Bewegungswinkel zu bekommen.

Beim Beschleunigen von schweren Lasten wird es das ein oder andere Mal passieren, dass Du Dich in gelenkuntypische Stellungen hineinbewegst. Wenn Du diese Bereiche nicht mobilisiert und trainiert hast, ist das Potenzial einer Verletzung wesentlich erhöht.

Wenn ich von „mobilisieren“ spreche, gehe ich von dynamischen Bewegungen aus, die muskuläre Aktivität und Stabilisation erfordern – Keine Dehnung. Was bringt es Dir, wenn Dein Muskel darauf eingestellt ist ohne Spannung in einer Position zu verharren und neuromuskulär inaktiv ist, wenn Du 150kg überkopf und in der Hocke zu stabilisieren hast?!

Auf dem Instagram Account von Max Lang oder meiner Wenigkeit findest Du sehr viel Inspiration, wie Du Deine Muskulatur darauf trainierst, in einem HOHEN BEWEGUNGSAUSMASS stark zu werden. Du wirst beweglicher, aber bleibst stark. Im Grunde genommen wirst Du stärker, weil Du nun in Bewegungsbereichen trainierst, die das äußere Limit Deiner Muskeln und Gelenke ansprechen.

Du hast ein gewisses Maß an Grundspannung erreicht, was Dir beim letzten Teil Deines Warm-Ups helfen wird. Im letzten Teil fokussierst Du Dich auf die Bewegungsspezifität. Im Klartext bedeutet das, dass Du am Besenstiel die ersten Züge, Squats oder Power Snatches durchführst – Was auch immer Dein heutiges Trainingsziel ist.

Nach 2 Sätzen mit dem Besen oder der PVC Stange, kommt endlich die heilige Langhantel zum Einsatz. Sicherlich kannst Du auch mit der Langhantel noch einige Dinge im Bereich der Aktivierung machen, jedoch ist das meist nicht notwendig, wenn du vorab die richtigen Mobility Übungen eingebaut hast.

Wie lange sollte das Warm-Up dauern?

„Leon, die Tipps sind ja schön und gut, aber ich habe keine Zeit, 45 Minuten mit dem Warm-Up zu verschwenden.“

Daraufhin will ich Dir zum Abschluss noch eine Frage stellen:
„Wenn Du nur 15 Minuten / Training investieren könntest, um langfristig verletzungsfrei zu bleiben und damit eine längere Pause von 6 Monaten oder mehr vermeiden kannst, würdest Du es machen?“

Dein Warm-Up ist NIE verschwendetet Zeit! Neben den beschriebenen positiven physiologischen Faktoren, wirst Du Dich durch Dein Warm-Up auch mental besser auf die bevorstehende Aufgabe konzentrieren können.

Zusammenfassend lässt sich sagen: Halte Dein Warm-Up bei max. 20 Minuten.
